Purpose
Mobilizes and articulates the spine — the single most important structure in CI (rolling, arching, folding all live in a supple spine). A staple of the active warm-up before any floor or weight work.
Setup
Hands-and-knees (tabletop), wrists under shoulders, knees under hips. (Foam floor is kind here.)
Play
- "Inhale: drop the belly, lift the chest and tailbone — cow. Exhale: round the back, tuck the chin and tail — cat."
- "Move slowly with the breath, feeling each vertebra articulate."
- "Now free it up: let the spine wave, circle, and spiral in any direction it wants — no more fixed shape."
Cues
"One vertebra at a time." · "Let the breath move the spine." · "Now let the spine explore."
Variations
- Easier: seated cat-cow if wrists/knees complain.
- Deeper: add side bends and full spinal circles; transition toward rolling on the floor.
Debrief
none needed; move straight into floor work.
Watch For
Wrist comfort on hands-and-knees — offer fists or forearms. Warms the wrists and spine, both CI-critical.
